Protein Intake for Women: How Much You Actually Need

Most published protein advice for women quotes one number, 46 grams a day, and stops there. That figure is real and it comes from the National Academies. It is also the wrong number to build a training or fat loss plan around, because of what it was designed to do. This article covers where 46 g comes from, why an active woman needs more than that, and how to calculate a target from your own body weight rather than from a population average.
Protein Intake for Women
The National Academies set the Recommended Dietary Allowance for protein at 46 grams a day for women aged 19 and over. That single value covers every adult age band: 19 to 30, 31 to 50, 51 to 70, and over 70. In pregnancy and lactation it rises to 71 grams a day.
Alongside the RDA sits a second official figure, the Acceptable Macronutrient Distribution Range. For protein it is 10 to 35 percent of total energy. On a 2,000 calorie day, and with protein supplying 4 calories per gram, MedlinePlus works that through as 100 grams of protein giving 400 calories, or 20 percent of the day's intake. So the official range on a 2,000 calorie day runs from 50 g at the bottom to 175 g at the top.
Those two numbers sit oddly next to each other, and the gap is the whole point. 46 g is at the very bottom of the acceptable range, not in the middle of it.
The RDA Is a Floor, Not a Target
The National Academies define an RDA as the average daily intake level sufficient to meet the nutrient requirements of nearly all healthy individuals in a group, meaning 97 to 98 percent of them. That is a deficiency-prevention threshold. It answers the question "how little can most people eat without something going wrong", not "how much should someone eat to feel and perform their best".
Researchers writing on protein and ageing put this plainly. Baum, Kim and Wolfe note that the Food and Nutrition Board itself recognises a distinction between the RDA and the level of protein intake needed for optimal health, and that the 0.8 g/kg/day RDA sits at the lowest end of the acceptable range. Carbone and Pasiakos describe the same 0.8 g/kg/day figure as the minimum amount of dietary protein required to meet indispensable amino acid requirements, establish nitrogen balance, and prevent muscle mass loss.
Reading a minimum as a goal is the single most common protein mistake. It is the nutritional equivalent of treating the speed limit as a route plan.
Work Out Your Own Number Per Kilogram
The 46 g figure is a fixed number applied to every adult woman regardless of size. The underlying requirement is not fixed: it scales with body weight at 0.8 grams per kilogram per day. Doing the arithmetic yourself is more useful than reading a table.
Take a woman weighing 65 kg as a worked example:
- 0.8 g/kg (the RDA, the deficiency floor): 65 x 0.8 = 52 g a day
- 1.2 g/kg: 65 x 1.2 = 78 g a day
- 1.6 g/kg: 65 x 1.6 = 104 g a day
- 2.2 g/kg (the top of the range reported in the training literature): 65 x 2.2 = 143 g a day
Substitute your own weight in kilograms and you have your personal version of that ladder. Note that 143 g on a 2,000 calorie day is 572 calories, or 29 percent of intake, still comfortably inside the 10 to 35 percent official range. Higher protein targets are not a departure from the guidelines. They are the upper half of guidelines most people only ever read the bottom of.

When Protein Needs for Women Go Higher
Four situations move a woman's requirement above the RDA. They stack: a woman lifting weights in a deficit is in two of them at once.
Resistance training. Schoenfeld and Aragon put the total daily intake for maximising resistance training gains in muscle mass and strength at approximately 1.6 g/kg/day under non-dieting conditions, with 2.2 g/kg/day as the upper daily intake reported in the literature. For the 65 kg example above, that is 104 g to 143 g a day.
A calorie deficit. Losing weight means losing tissue, and some of that tissue can be muscle rather than fat. Protein is the lever that shifts the ratio. Carbone and Pasiakos report that protein intakes on the order of double the current RDA, that is 1.6 g/kg/day, have proved efficacious in preserving muscle mass during weight loss. This is why protein is the macro to hold steady when you cut calories, and carbohydrate or fat is what gives way.
Pregnancy and lactation. The RDA rises from 46 g to 71 g a day, an increase of 25 g. That is a floor rising, not an optimum, and the same reasoning applies. Our guide to calorie tracking during pregnancy covers the calorie and micronutrient side alongside it.
Older age. The RDA does not change after 50, but the research consensus does. Baum, Kim and Wolfe report that experts in the field of protein and ageing recommend an intake between 1.2 and 2.0 g/kg/day or higher for elderly adults. Ageing muscle responds less strongly to a given dose of protein, so the dose goes up.
Spread It Across the Day, Not All at Dinner
Total daily grams is the main lever, but distribution matters too. A common pattern is a light breakfast, a sandwich at lunch and then most of the day's protein arriving in one evening meal.
Schoenfeld and Aragon recommend consuming protein at a target intake of 0.4 g/kg per meal across a minimum of four meals in order to reach a minimum of 1.6 g/kg/day. At the upper end, 2.2 g/kg/day spread over the same four meals works out at a maximum of 0.55 g/kg per meal.
For the 65 kg woman that is roughly 26 g of protein per meal across four meals to land on 104 g, or about 36 g per meal to reach 143 g. Carbone and Pasiakos make a similar point for muscle preservation, naming at least 0.4 g/kg of high quality protein at each meal as a critical contributor.
In practice this usually means fixing breakfast. It is the meal where protein is most often missing entirely, and adding 20 to 30 g there is a bigger change than anything you do to dinner.
What Protein Looks Like on a Plate
MedlinePlus gives one figure that does most of the work: one ounce, about 30 grams, of most protein-rich foods contains 7 grams of protein. It lists these as equivalent portions:
- 1 oz (30 g) of meat, fish or poultry
- 1 large egg
- 1/4 cup (60 ml) tofu
- 1/2 cup (65 g) cooked beans or lentils
MedlinePlus also names the sources amino acids come from: animal foods such as meats, milk, fish and eggs, and plant foods such as soy, beans, legumes, nut butters and some grains including wheat germ and quinoa.
Run the 7 g per ounce rule against a real meal and the scale of the gap becomes obvious. A 100 g chicken breast is a little over three ounces, so roughly 23 g of protein. Two eggs are about 14 g. Getting from 46 g to 104 g is not a matter of one extra snack.
